If you are eating in a calorie deficit and training consistently but the scale has not moved in weeks, the most likely explanation is not that it is failing. It is that you are recomposing - losing fat while building or maintaining muscle - and body weight is a poor instrument for measuring that. Body recomposition is one of the most misunderstood goals in body health. Most of the confusion comes from conflating it with weight loss, borrowing rules from elite training contexts, or oversimplifying a genuinely multi-variable process. The five beliefs below are the ones that most often send people in the wrong direction.

Myth 1: If the scale is not moving, nothing is working

Body composition change and weight change are not the same thing. When you are losing fat and building muscle simultaneously, the scale can stay flat for weeks while your body is physically changing. Muscle is denser than fat, so gaining muscle while losing fat can produce no net change in weight - sometimes even a slight increase - while your body's actual composition shifts in the direction you want. Using the scale as your primary progress indicator for a recomposition goal means measuring the wrong thing. How clothes fit, how your body feels, and energy levels are more reliable early signals.

Myth 2: You need to do long cardio sessions to burn fat

Long cardio sessions burn calories during the session, but they do not change the muscle-to-fat ratio the way strength training does. Strength training builds and preserves muscle tissue, which increases resting metabolic rate over time. Cardio alone, particularly at high volumes, can contribute to muscle loss if it creates a large energy deficit without adequate protein and strength work to counter it. Myth 3: Eating less is always the lever to pull

Restricting calories creates a deficit, which supports fat loss. But when the deficit is too large, or achieved by cutting protein, it pulls from muscle as well as fat - leaving you softer and with a lower resting metabolic rate. Body recomposition requires adequate protein alongside any caloric adjustment. Understanding macronutrients is treated as foundational in Phase 1 of the Wellbody plan, not as an advanced refinement. The composition of what you eat matters as much as the total amount.

The adaptations that change body composition - muscle growth, fat utilisation, strength improvement - happen during recovery, not during the session itself. Adding more training without adequate recovery between sessions does not accelerate results; it reduces them. Seven to eight hours of sleep is listed as a direct dependency in the Wellbody plan because sleep is when muscle repair happens. The Phase 1 plan includes 3 to 4 training days per week specifically because that frequency allows recovery. Doing more is not automatically better.

Myth 5: Body recomposition is too slow to bother with compared to just losing weight

This comparison misframes the outcome. Losing weight without strength training produces a smaller version of your current body composition - the same muscle-to-fat ratio, just less overall. Recomposition produces a different composition: less fat relative to muscle, which changes how you feel physically and what your resting metabolism does. Recomposition is slower to produce scale changes, but those scale changes would not reflect the goal anyway. The changes that matter - improved energy, clothes fitting differently at the same weight - show up within the first 8 weeks for most people. Visible composition changes follow at 3 to 6 months. That is not a slower timeline. It is a different track.

Why these myths persist

All five of these myths share a common root: they come from treating body composition as a weight problem rather than a body health problem. Weight loss frameworks have dominated the conversation for long enough that their assumptions get applied to goals they are not actually designed for. The scale as the primary metric, cardio as the primary tool, and restriction as the primary lever are all weight loss heuristics. Body recomposition requires a different set of assumptions - one where muscle preservation, recovery quality, and macronutrient composition are just as important as caloric balance. When the right framework is in place, the approach becomes more straightforward and the results more predictable.
